Move – Week 2: Tabata Strength & Power

Focus: Build Strength + Resilience with Tabata Intervals

Tabata is a high-intensity interval format that trains your body to move powerfully in short bursts, followed by brief rest.
Originally developed for Olympic speed skaters, it’s now a proven way to build cardiovascular endurance, muscular strength, and mental resilience—all in a short time frame.

For women training outdoors or returning from burnout, Tabata has even more benefits:

  • It’s efficient (only 4 minutes per round)

  • Boosts heart rate variability (HRV) when paired with recovery

  • Improves focus, body awareness, and mental stamina

  • Encourages muscular endurance without overtraining

Workout Format

  • Rounds: 3–4 Tabata sets (each set = 4 mins)

  • Work/Rest Timing: 20 seconds ON, 10 seconds OFF x 8 rounds per set

  • Total Time: ~35–45 min (including warm-up + cool down)

  • Rest between sets: 1–2 minutes

  • Equipment: Optional dumbbell or resistance band

Warm-Up (5–7 Minutes)

Do 1–2 rounds of the following:

  • Cat-Cow x 5

  • Dynamic Lunges x 6 (3 per side)

  • Shoulder Rolls x 10

  • Glute Bridges x 10

  • World’s Greatest Stretch x 2 per side

  • Inhale 4 / Exhale 6 x 3 rounds

Tip: Start slow and focus on smooth, nasal breathing to set the tone.

Tabata Workout Breakdown

Each set below is 4 minutes total: alternate 20 sec of work, 10 sec of rest x 8 rounds.

Set 1 – Lower Body Stability + Power

1st Movement: Squat to Reverse Lunge (alternate legs)
💬 Option to add dumbbell at chest
2nd Movement: Lateral Band Steps or Bodyweight Side Steps
💬 Low stance, control the return step

Alternate these 2 moves each round (4x each)

Set 2 – Core + Shoulders

1st Movement: Scapular Push-Ups
💬 Arms straight, squeeze shoulder blades, then press away
2nd Movement: Bear Plank Shoulder Taps
💬 Slow + stable, no twisting

Set 3 – Power + Cardio

1st Movement: Squat Jumps or Fast Squats
💬 Land soft, reset each time
2nd Movement: Deadbugs or Toe Taps
💬 Keep ribs down—focus on the exhale

Cool Down + Recovery (3–5 Minutes)

  • Supine Twist x 30 sec/side

  • Seated Forward Fold x 1 min

  • Gentle Child’s Pose + 4 long breaths

  • Breathwork Reset:

    • Inhale 4 | Hold 2 | Exhale 6 → repeat for 2–3 mins

Notice how your body feels now vs. when you started. That contrast is where resilience lives.
