Fall Transition: Strength in Slower Seasons

As the light shifts and the days grow shorter, your body asks for a different rhythm. Fall is the season of recalibration, a time to rebuild structure and steady energy after the long, outward push of summer.

This month’s Basecamp practice is a simple A/B training rhythm designed to help you stay consistent without overloading your system. Think of it as a way to anchor your week in two essential elements: grounded strength and fluid recovery.

Move through these two sessions 2–3 times per week, alternating days. Let your breath set the pace.

DAY A – Strength & Stability

Focus: Grounding strength through controlled tempo and steady breath
Equipment: Bodyweight (add light weights if you’d like)

Mobility Warm-Up (5–7 minutes)

  • Cat-Cow to Thread the Needle – 6 each side

  • World’s Greatest Stretch – 5 each side

  • Lunge to Hamstring Rockback – 5 each side

  • Scapular Push-Ups – 10 slow reps

  • Deep Squat Hold with Breath – 5 slow breaths

Main Set (Repeat 2–3 Rounds)

  1. Tempo Squats – 10 reps (3-sec lower, 1-sec pause, stand tall)

  2. Push-Ups or Incline Push-Ups – 8–12 reps

  3. Split Squats (rear foot elevated optional) – 8 each leg

  4. Plank Shoulder Taps – 10–12 total

  5. Glute Bridge March – 10 total (hold each lift 2 sec)

Rest 45–60 seconds between rounds. Move intentionally - steady breath, soft eyes.

Cooldown & Recovery (5 minutes)

  • Child’s Pose with Side Reach – 3 breaths each side

  • Supine Twist – 3 breaths each side

  • Figure 4 Stretch or Supported Pigeon – 5 breaths each side

  • Box Breathing (inhale 4 / hold 4 / exhale 4 / hold 4) – 3 rounds

DAY B – Cardio & Mobility Flow

Focus: Fluid movement to increase circulation, mobility, and nervous system recovery
Equipment: Bodyweight only

Mobility Warm-Up (5–7 minutes)

  • Standing Cat-Cow or Seated Spinal Roll-Downs – 6 slow reps

  • Hip Circles – 5 each direction

  • Arm Swings + Torso Rotations – 20 seconds

  • Kneeling Lunge Twist with Reach – 5 each side

Main Set (3–4 Rounds)

  1. Lateral Step + Reach (Skater Step) – 30 seconds

  2. Modified Burpee (no push-up, step back + stand) – 30 seconds

  3. Crescent Lunge to Forward Fold Flow – 30 seconds each side

  4. Bear Crawl Hold + Shoulder Taps – 30 seconds

  5. Rest + Shake Out – 30–45 seconds

Keep it rhythmic, not rushed. Move like water - let your breath lead the movement.

Cooldown & Reset (5 minutes)

  • Low Lunge with Side Bend – 3 breaths each side

  • Standing Forward Fold to Half Lift – 3 rounds

  • Supine Figure 8 (knees drawing circles) – 5 each direction

  • Alternate Nostril Breath (Nadi Shodhana) – 5 rounds to finish

How to Use It

Alternate A and B days throughout the week.
If time is limited, one round is enough; consistency builds more capacity than intensity right now.

Progress slowly:

  • Add one extra round

  • Add light weights on Strength Day

  • Shorten rest between sets on Cardio Day
